Concept 2 rower-5 minutes
Pull up/Push up/Squat-Ladder 
Foam Roll and shoulder warm up


Overhead Press (with cambered squat bar) and Handstand Oushups

Pull ups/Shrugs

DB Curls/Pushdowns
